Protein is the raw material your body uses to repair and build muscle tissue after training, but more is not always better. The most useful number for most lifters sits in a fairly narrow range: about 1.6 to 2.2 grams of protein per kilogram of body weight per day. That equals roughly 0.7 to 1.0 grams per pound. For a 180-pound athlete, that works out to about 126 to 180 grams daily. For a 150-pound athlete, it is about 105 to 150 grams. Across studies on resistance training, muscle gain tends to rise as protein intake moves from low levels toward this range, then the returns begin to flatten.
The reason is simple from a performance perspective: muscle protein synthesis increases after training, but only up to a point. Once you provide enough amino acids to cover recovery, additional protein does not appear to produce a proportional jump in hypertrophy. In other words, the first 20 to 30 percent above a low-protein diet matters far more than pushing from already-adequate intake to extremely high levels. The data consistently show that athletes who undershoot protein requirements leave gains on the table, while those who hit a solid target usually capture most of the available benefit.
The research-backed sweet spot
Meta-analyses of resistance-training studies generally find the most favorable muscle-building outcomes around 1.6 grams per kilogram per day, with some individuals benefiting from slightly more. That upper end, around 2.2 g/kg/day, is often useful for people in a calorie deficit, advanced lifters, or very lean athletes trying to preserve muscle. The difference between these targets matters less than the difference between under-eating protein and getting into the effective range. If someone is eating only 0.8 g/kg/day, moving to 1.6 g/kg/day can mean a 100 percent increase in intake, which is a major upgrade. By contrast, increasing from 1.8 to 2.2 g/kg/day is only about a 22 percent increase, and the muscle-growth payoff is usually much smaller.
That pattern fits what we know about diminishing returns. The body has a ceiling for how much protein it can use for muscle-building at any given time, and once that ceiling is approached, the extra grams are more likely to be oxidized for energy or simply displace carbohydrates and fats that also support training performance. So while high-protein diets are popular, the best plan is not the highest number you can tolerate. It is the highest number that meaningfully improves recovery, performance, and adherence.
Body weight, training status, and goals all matter
Protein needs are not identical for everyone. Larger athletes need more total grams because the target is based on body weight. A 220-pound lifter at 1.6 g/kg/day needs around 160 grams, while a 130-pound lifter at the same relative intake needs about 95 grams. Training volume also changes the equation. Someone lifting four to six days per week with high weekly volume may need more protein than a recreational gym-goer doing two light sessions. The more muscle damage and total workload you accumulate, the more repair resources your body needs.
Body composition goal is another major variable. If you are in a calorie surplus and gaining weight gradually, protein needs can stay near the middle of the recommended range. If you are cutting body fat while trying to keep muscle, protein should move toward the upper end. During a diet, the body is more likely to break down lean tissue, so a higher intake helps offset that risk. In practical terms, a lean athlete dieting aggressively may do better closer to 2.0 to 2.2 g/kg/day, especially if training hard at the same time.
How much protein per meal is enough?
Total daily intake is the main driver, but meal distribution still matters. Muscle protein synthesis is stimulated in pulses rather than a continuous stream, so spreading protein across the day is generally more effective than cramming it all into one meal. A strong rule of thumb is 25 to 40 grams of high-quality protein per meal, repeated across 3 to 5 meals. For larger athletes, the upper end of that range makes more sense. For example, a 200-pound athlete might aim for four meals of roughly 35 to 45 grams each, which would put them near 140 to 180 grams total.
That said, the exact meal count is less important than consistency. If someone only eats three meals a day, they can still grow muscle as long as the total daily protein is sufficient. The advantage of spreading intake more evenly is that it gives the body multiple chances to stimulate muscle protein synthesis. In percentage terms, it is not unusual for a well-distributed intake to be noticeably better than a lopsided pattern where most protein comes from one dinner meal and breakfast is nearly empty.
Protein quality: not all sources behave the same
Protein quality matters because amino acid composition affects how well the body can use a food for muscle repair. Animal-based proteins such as eggs, dairy, chicken, beef, and fish are typically rich in essential amino acids and leucine, which is one of the key triggers for muscle protein synthesis. Whey protein is especially efficient because it digests quickly and has a strong leucine content. Plant proteins can absolutely support muscle growth too, but they often require more careful planning to match the amino acid profile and total intake of animal sources.
For athletes relying heavily on plant foods, slightly higher total protein can be useful. A vegan lifter may need more than the standard target because many plant proteins are lower in certain essential amino acids and digest differently. Combining sources like soy, legumes, grains, tofu, tempeh, seitan, and pea protein can close the gap. The practical takeaway is not that plant-based athletes cannot build muscle. It is that they may need to be more deliberate, and in some cases consume 10 to 20 percent more total protein to achieve similar results.
Can you eat too much protein?
For healthy people, protein intakes well above the recommended range are generally not harmful in the short term, but they are usually inefficient for muscle gain. If someone is consuming 3.0 g/kg/day, that is far beyond what most evidence suggests is necessary for hypertrophy. At that point, the extra protein is unlikely to produce meaningful additional muscle growth. Instead, it may crowd out carbohydrates, which help fuel intense training and replenish glycogen. Since training quality is a major determinant of growth, sacrificing carbs for unnecessary protein can be a bad trade.
There is also the question of adherence. A plan that is too rigid or too protein-heavy is harder to maintain, especially for athletes who need enough total calories to recover. The best diet is the one that supports training consistently over months, not one that looks optimal on paper but becomes exhausting in practice. A realistic protein target that you can hit every day is worth more than a theoretically perfect number that you miss half the time.

These ranges work because they translate evidence into something usable. You do not need perfect precision, and being within a 10 to 15 percent margin of your target is usually good enough. For most people, that means focusing on repeatable habits: a protein-rich breakfast, a solid post-workout meal, and one or two additional servings of high-quality protein across the day.
The bottom line for muscle gain
If your goal is to gain muscle, protein should be high enough to support recovery but not so high that it crowds out the rest of your diet. The clearest evidence points to 1.6 to 2.2 g/kg/day as the most effective range for most lifters, with the lower end often sufficient and the upper end useful during hard training or dieting. Spread that intake across several meals, prioritize high-quality sources, and keep your total calories aligned with your goal. In the long run, muscle growth comes from the combination of progressive training, adequate energy, and enough protein to turn the work you do in the gym into actual tissue gain.
